Oats lower cholesterol through a single soluble fiber called beta-glucan, and almost all of its power sits in one property nobody prints on the canister. How thick it turns in your gut.
Beta-glucan dissolves into a gel and thickens whatever it moves with. That viscosity is not a side effect of the fiber. It is the mechanism.
As the gel thickens, it traps bile acids, the cholesterol-rich fluid your liver makes to digest fat, and carries them out in stool instead of letting the gut reabsorb and recycle them.
Your liver notices the shortfall and has to build new bile acids. It builds them from cholesterol, drawing on its own stores through an enzyme called CYP7A1.
As liver cholesterol drops, the liver studs its surface with more LDL receptors to pull cholesterol back out of your blood. More receptors, less LDL circulating. That is the whole chain.
The chain matters more after menopause than before it. Estrogen keeps those same LDL receptors active, and in the Study of Women's Health Across the Nation, LDL and apolipoprotein B climbed sharply in the year around the final period as the liver cleared LDL less well.
Beta-glucan reaches the same receptors from a non-hormonal side. It empties the liver of cholesterol through bile, and the receptors climb back on their own.
The human evidence is unusually solid for a food. The FDA authorized a heart-disease health claim for whole oats in 1997, set at 3 grams of beta-glucan a day, and meta-analyses of randomized trials put that dose's effect on LDL at about 0.2 to 0.3 millimoles per liter, in the range of 5 percent.
The detail almost no label mentions is that the effect lives in the size of the molecule. In one randomized trial, shrinking the beta-glucan into smaller fragments, which processing can do, cut its LDL effect by roughly half, because smaller pieces make a thinner gel.

WHAT TO BUY:
Whole rolled oats or steel-cut oats, or concentrated oat bran; look for "whole oat" or "oat bran" high on the ingredient list, and pass over instant and heavily processed oat products where the fiber has been finely milled or the beta-glucan sheared down. If you are gluten-sensitive or have celiac disease, buy oats labeled certified gluten-free, since ordinary oats are usually cross-contaminated with wheat or barley.
HOW MUCH:
About 3 grams of beta-glucan a day, the amount behind the FDA health claim and the trials. That is roughly three-quarters to one cup of dry rolled oats, or about a third of that in oat bran, which is more concentrated. A single small bowl, half a cup dry, lands closer to 1.5 to 2 grams, so a generous portion or a spoon of oat bran is what gets you to the studied dose.
HOW OFTEN:
The pull on LDL holds only while beta-glucan is in the gut, so this is a standing habit rather than a course you finish.
WHAT TO EXPECT:

People with celiac disease need certified gluten-free oats, and a small share react to oats' own protein, avenin, so introduce them carefully. Build the portion up gradually with plenty of water to limit gas and bloating, especially if your gut is sensitive. Oats move a risk marker; they do not replace cholesterol treatment where one is needed.
