Protein builds muscle fibre. It does nothing for the first second of effort, and the first second is what fails you on the stairs.

That second runs on phosphocreatine. Skeletal muscle carries total creatine at roughly twenty-five to thirty millimolar, and the phosphocreatine share of it is spent before your breathing has time to change.

Creatine reaches you through meat and fish or not at all, because plants contain essentially none. Herring is the version of that list you can open with a fork.

The mechanism is one enzyme. Creatine kinase lifts a phosphate group off phosphocreatine, puts it onto ADP and hands back ATP, which holds ADP concentration low at the exact moment demand spikes.

Low ADP matters more than it sounds. It is what keeps calcium from leaking out of the sarcoplasmic reticulum, and that leak is measured as lost force.

Menopause accelerates the loss of both muscle mass and strength, and the trials in this population have now been pooled. A systematic review published this year in the Journal of the International Society of Sports Nutrition combined seven randomized placebo-controlled trials in postmenopausal women, six hundred and eight women in total, mean age about sixty-two, running from twelve weeks to two years.

Creatine at five grams a day or more, taken alongside resistance training, added about a third of a kilogram of lean mass and about seven and a half kilograms to leg press strength.

Now the limit, stated plainly. Trials using three grams a day or less with no training changed nothing measurable, bone density did not move in either direction, and no plate of food reaches five grams.

Meat and fish average just under four grams of creatine per kilogram, which puts an ordinary omnivorous day at one to two grams in total. Those gains belong to a powder taken alongside loaded muscle, not to a fish supper.

The estrogen part here is a rhythm rather than a level. Creatine kinase activity in women climbs and falls in step with estrogen across the cycle, and in animal work the rate-limiting enzyme for building your own creatine is estrogen-sensitive.

That is the piece nobody explains. The monthly rise and fall was not incidental to this system, it was regulating it, and when the rhythm goes the regulation goes with it.

WHAT TO BUY:

Refrigerated herring fillets in wine sauce, dill sauce or plain brine, sold in glass jars in the deli case, or kipper snacks in a tin. Look for herring listed first and check the sodium per serving, which varies a lot between brands. Separately, if you are doing resistance training, the studied form is creatine monohydrate powder, unflavored, with nothing else on the ingredient list.

HOW MUCH:

A 3 to 4 oz serving of herring, two or three times a week. The trial dose of creatine is 5 g per day of monohydrate powder, stirred into any liquid, at any time of day.

HOW OFTEN:

Herring two or three times weekly. Creatine daily, without a loading phase, since 5 g per day reaches the same muscle level in about 3 to 4 weeks.

WHAT TO EXPECT:

From the herring, nothing you will feel. It is a food contribution to a compound you are probably low in. From 5 g of creatine daily plus twice-weekly resistance training, the pooled result was roughly a third of a kilogram of lean mass and a meaningful gain in leg press over months, not weeks, and it did not happen without the training. Expect 1 to 3 kg of extra body water in the first week, which is not fat.

WHAT IT COSTS:

WHO SHOULD ASK FIRST:

Anyone with reduced kidney function or kidney disease, on diuretics, or on medication that stresses the kidneys should ask a clinician before using creatine, even though long-term use has not shown changes in glomerular filtration rate in healthy people. Herring is a high-purine food, so anyone with gout or a history of raised uric acid should raise it with their doctor. Pickled herring is high in sodium, which matters if you are managing blood pressure or fluid retention. Creatine in pregnancy and breastfeeding has not been established. Fish allergy applies, and new or worsening muscle pain or weakness needs a clinician rather than a supplement.

Herring-Stuffed Mini Peppers

  1. Halve 8 mini sweet peppers lengthwise and pull out the seeds with your thumb.
