Whey built the protein-powder aisle on a single idea, that animal protein rebuilds muscle best. A trial published in 2015 in the Journal of the International Society of Sports Nutrition put that idea against a powder pressed from yellow split peas.
One hundred sixty-one men trained their arms for twelve weeks. One group took whey, one took pea protein, one took a placebo, and the pea group built as much muscle thickness as the whey group.
This matters more than it sounds, because muscle slips away faster in midlife than almost anyone warns you. One line of research puts the loss near 2.5 percent through perimenopause and around 5.7 percent after it, compared with premenopausal women.
The drop in estrogen is part of why. Estrogen appears to help maintain muscle and its repair machinery, so as it falls the protein you always ate stops going as far, and strength fades before it shows in the mirror.
The lever is an amino acid called leucine. Leucine flips on a cellular switch named mTORC1, the master control that tells a muscle whether to build new protein or hold steady.
Older muscle is harder to switch on. It shows what researchers call anabolic resistance, meaning it needs a bigger single push of protein at a meal, on the order of 25 to 30 grams carrying about 2.5 to 3 grams of leucine, where a younger body managed on less.
That part is well established across human and lab research. What the pea trial adds on top is one real-world test of whether a plant powder can drive the same result as whey.
Pea protein isolate is unusually rich in the branched-chain amino acids, leucine among them. Gram for gram it carries a little less leucine than whey, roughly 81 milligrams per gram of protein against whey's 105, so it works, just less concentrated.
Two things the powder ads leave out change how you read this. That trial ran in young men, not postmenopausal women, it measured the arm alone, and no group gained more strength than another.
The clear win for pea over placebo showed up in the beginners, the weakest men at the start. And the powder was an isolate, about 85 percent protein, not peas on a plate.
That last point matters most in the pantry. A cup of cooked green peas holds under 9 grams of protein, so whole peas will not reach the studied leucine dose on their own.
What makes this worth knowing is that leucine acts on the muscle's build signal directly, independent of the hormone shifts underneath.
The catch is that the signal only fires when you load the muscle. Protein without resistance training is groceries, not a stimulus.
The Pantry Prescription
WHAT TO BUY:
For the studied effect, a pea protein isolate powder, labeled around 80 to 85 percent protein and ideally listing its leucine or branched-chain amino acid content. For the pantry, dried green or yellow split peas and frozen peas count as real protein, at lower, food-level amounts.
HOW MUCH:
The trial used 25 grams of pea protein isolate twice a day alongside training. To reach the per-meal leucine target older muscle needs, aim for roughly 25 to 30 grams of protein at a sitting. Whole peas help you get there but rarely deliver it alone.
HOW OFTEN:
Daily, spread across meals rather than saved for one, since muscle can only answer so much protein at a time. Pair it with resistance training two or three times a week, because the protein does little without the load.
WHAT TO EXPECT:
With training, a gradual gain or holding of muscle over weeks to months, not a fast visible change. The clearest muscle result in the trial was in beginners, and no group gained more strength than another, so treat this as support for training, not a shortcut around it.
WHAT IT COSTS:
Dried split peas run about 2 to 3 dollars a pound, enough for many meals. A tub of pea protein isolate runs roughly 20 to 50 dollars, about a dollar or less per serving.
WHO SHOULD ASK FIRST:
If you have kidney disease, check with a clinician before raising your protein, since higher intakes can strain compromised kidneys. Pea is a legume, so approach it carefully if you react to peanuts or other legumes, and introduce a new powder slowly if your gut is sensitive to beans.

Smashed Pea and Ricotta Toast
Thaw 1 cup of frozen peas by running them under hot water for a minute, or microwave them about 45 seconds until warm and soft.
Mash the peas roughly with a fork, then stir in a squeeze of lemon juice and a few torn mint leaves.
Toast one thick slice of bread, spread it with 3 tablespoons of ricotta, and pile the smashed peas on top.
That cup of peas gives you only about 8 to 9 grams of protein, so treat this as a tasty way to eat peas, not the studied dose; to make it a muscle-supporting meal, add an egg or a scoop of pea protein on the side to reach 25 to 30 grams of protein.
